Swim Technique and Sets

Swimming faster rather than merely finishing: body position, the catch, the kick, stroke rate, drills, tools, set design, pacing and diagnosing your own limiter.

Each test below is ten questions on Insporta. The list under a test is what the questions check: one fact per question, with the source it was written from. Read it before the test, or come back from a wrong answer.

Test 1Body Position and Balance

  1. Buoyancy is concentrated around the lungs while mass is concentrated in the legs, so the body rotates about that mismatch until the legs hang low.

  2. Raising one end of the body lowers the other about the point where buoyancy and weight are mismatched, so a lifted head is one of the most common causes of dragging legs.

  3. The chest is the buoyant end, so pressing gently on it rotates the body around the lungs and raises the legs.

  4. A firm core connects the body and holds the line, but the arms remain the main propulsive source in freestyle regardless of core strength.

Test 2The Catch and the Pull

  1. The aim is to turn the forearm and hand into one backward-facing paddle early in the stroke rather than late.

  2. A dropped elbow reorients the paddle downwards and shrinks it to roughly the hand alone, wasting a large share of the effort.

  3. Propulsion follows Newton's third law, so the useful component of every push is the part directed backwards.

  4. The front of the stroke is for setting up a hold on the water; the force is applied once the forearm is angled backwards.

  5. Cutting the stroke short at the hip throws away the phase where the arm is in its strongest backward-facing position.

Test 3Kick and Legs

  1. With the suit already holding the legs up, the kick's remaining job is timing and stability rather than speed.

  2. Hip-driven kicking keeps the legs inside the body's slipstream; a knee-driven kick pushes the shins into the oncoming water.

  3. It is a drag problem as much as an energy problem: the lower leg leaves the body's shadow and pushes water forwards.

  4. The foot only works like a fin if it can point; limited range turns the kick from propulsive into resistive.

Test 4Stroke Rate and Distance per Stroke

  1. The two multiply together, which is why gains in one variable are often cancelled out by losses in the other.

  2. Drag never stops acting, so a long glide bleeds speed that the next stroke has to pay to recover.

  3. Stroke count on its own can be lowered simply by gliding more and swimming slower, so the clock has to be read with it.

Test 5Drills and How to Use Them

  1. A drill simplifies swimming down to one element so the feeling of it becomes obvious. Fitness, testing and mobility are separate jobs.

  2. Repetition builds whatever pattern you actually perform, correct or not. A sloppy drill is rehearsal of the wrong thing.

  3. Transfer is not automatic. Alternating drill and swim gives you an immediate chance to apply the change in the real stroke.

  4. The drill acts on the recovery above the water: keeping the fingertips on the surface requires a high elbow and some rotation.

Test 6Swim Tools

  1. A buoy is a float held between the thighs. It lifts the lower body and lets the legs rest so you can concentrate on the arms.

  2. Flotation substitutes for balance and body position rather than teaching them, so the underlying fault stays untouched.

  3. A paddle is a bigger hand. More water moved per stroke means more propulsion but also more force through the shoulder.

  4. The caution is based on the extra load per stroke rather than on settled injury data, so the sensible approach is conservative sizing.

  5. Fins make you faster and float your legs. That extra help can conceal exactly the kick problems you might need to work on.

  6. A snorkel removes the need to hold your breath rather than training it. Its value is in taking breathing out of the equation.

  7. A band ties the ankles without adding buoyancy, so it is close to the opposite of a pull buoy and it hides nothing.

Test 7Structuring a Swim Set

  1. The warm-up exists to prepare you for the main set, which is why it builds progressively rather than piling up distance.

  2. Warm-up and cool-down support the main set. If you want to know what a session was for, read the main set.

  3. An easy cool-down does clear blood lactate faster than stopping dead, but lactate is not what causes next-day soreness, so it does not prevent it. The other three benefits are reasonable.

  4. 10 x 100 on 15 seconds rest and 10 x 100 on 60 seconds rest are different sessions with identical swimming.

  5. A send-off time covers swim plus rest. It is the cycle length, which is why a faster swim buys extra recovery.

  6. 'Descend' refers to the times on the clock coming down, which means the effort goes up through the group.

  7. Negative splitting means the back half is quicker than the front half, which trains controlled pacing from the start.

Test 8Critical Swim Speed and Pacing

  1. CSS is a practical estimate of the upper edge of sustainable pace, the speed above which fatigue accumulates rapidly. It is a threshold-style number, not a sprint or an average.

  2. The widely used protocol takes a maximal 400 m and a maximal 200 m. The gap between the two times is what makes the estimate work.

  3. The difference between the two times is how long the extra 200 m took, so halving it gives a pace per 100 m. That figure is your CSS pace.

  4. The estimate only works if both swims are honest maximal efforts and the second is not compromised by fatigue from the first. Anything that dampens either effort distorts the number.

  5. CSS gives you a personal, repeatable reference point that moves as your fitness moves. Feel drifts from day to day and cannot be compared week to week.

  6. CSS sets hold a fixed pace over repeated reps with short rest, so the effort stays close to continuous. Long rest and all-out reps train something different.

  7. Fitness moves over a block of training, so retesting every month or two keeps paces honest. Testing every session would be exhausting and pointless.

  8. A slow 200 m shrinks the gap between the two times, which makes the calculated pace per 100 m look quicker than it really is. The resulting sets will be unsustainable.

  9. CSS needs only a pool and a watch, which is precisely why it is popular. Its real limits are that it is a model-based estimate, sensitive to test execution, and blind to technique.

  10. CSS approximates the ceiling of sustainable effort, so longer swims are normally held a little under it. Trying to hold CSS for much longer than the test distances usually ends in a fade.

Test 9Swim Endurance for Triathlon

  1. A pool session is broken up by walls and rest, while a race swim runs unbroken from start to finish. That continuity is what your training has to prepare for.

  2. A race swim of any real length is overwhelmingly aerobic, so the sustainable pace is what sets the time. Top-end speed contributes very little.

  3. Generous rest clears fatigue between efforts, so the pace on the clock overstates what you could hold continuously. The number flatters you rather than describing you.

  4. Longer reps on short rest reproduce the uninterrupted nature of a race swim. Adding rest moves the set further away from what you are training for.

  5. Even short rests provide meaningful recovery, so a gap between broken and unbroken performance points at continuous durability. That is trained by swimming continuously.

  6. Endurance is largely specific to the activity, and swimming adds a heavy technique component that running does not develop. There is some general aerobic carryover, but far less than athletes expect.

  7. Added buoyancy improves body position and lowers drag, so a given effort generally produces a bit more speed. The effort you can sustain still comes from the fitness you built in the pool.

  8. Swimming is technique-dependent, and skill decays between sessions that are spread far apart. Frequency keeps the stroke sharp while the same volume gets done.

Test 10Diagnosing Your Own Swimming

  1. Grip strength plays essentially no role in swimming. The usual limiters are position, catch, breathing, pacing and aerobic fitness.

  2. The two numbers only mean something as a pair, because efficiency is distance per stroke at a given speed. Either figure alone can be improved in ways that make you slower.

  3. Taking fewer strokes while going markedly slower is the classic overglide pattern. Real efficiency gains show up as fewer strokes at the same speed or better.

  4. Most of the stroke happens underwater and from angles you cannot feel, and the value lies in the gap between your perception and the footage. Surface-only clips hide the limiter.

  5. Drag rises steeply with speed, so forcing pace against a poor position wastes energy rather than solving anything. The cause has to be identified before effort helps.

  6. A breathing limiter shows up as a specific, repeated disruption at the moment you turn to breathe. Fatigue elsewhere or breath-holding ability tells you something different.
